Hormones by phase
Menstrual phase (days 1–5). Estrogen and progesterone are at their cycle minimum. Follicle-stimulating hormone (FSH) begins to rise late in the phase, signaling the next follicular development.
Follicular phase (days 6–13). Estrogen rises steadily, driving follicular growth in the ovary and increasing brain-derived neurotrophic factor (BDNF) in the brain. Progesterone stays low.
Ovulatory phase (days 14–16). Estrogen peaks and then drops as luteinizing hormone (LH) surges to trigger ovulation. Testosterone has a small parallel bump. The egg is released within 12–36 hours of the LH surge.
Luteal phase (days 17–28). Progesterone rises steadily through the first part of the phase as the corpus luteum forms, peaks roughly 7 days after ovulation, then drops sharply if pregnancy does not occur. Estrogen has a smaller secondary rise and falls late.
Energy and mood by phase
Menstrual phase. Energy is typically lowest. Some women report increased introspection or strategic thinking. Sleep quality often improves once the period starts after late-luteal disruption.
Follicular phase. Energy rises with estrogen. Mood is typically optimistic. Tolerance for ambiguity and openness to new ideas is high. This is often the most productive phase for many women.
Ovulatory phase. Energy is high but pulled outward; verbal fluency and social cognition peak. Many women feel more confident and assertive. Body temperature rises slightly at ovulation.
Luteal phase. Energy is high in early luteal, falling through mid-luteal, and lowest in late luteal. Detail orientation peaks early. Emotional reactivity rises late, especially in women with PMS or PMDD. Body temperature stays elevated until the period starts.

Workouts by phase
Menstrual. Light yoga, walking, gentle mobility. Strength is reduced. Listen to your body.
Follicular. Best phase for high-intensity training, strength PRs, learning new movement patterns. Capacity is rising.
Ovulatory. Peak power output. Best phase for one-rep maxes, sprints, or testing physical capacity. Watch for joint laxity around ovulation; research suggests slightly higher injury risk for some movements.
Luteal. Strength is still relatively high in early luteal but tapers. Endurance work tolerates well. Late luteal: reduce intensity, prioritize recovery, body temperature is elevated so heat tolerance is lower.
Food and supplementation by phase
The strongest dietary claims in popular cycle syncing literature (specific foods to "support" each phase, "seed cycling") are not supported by trial evidence. The defensible general principles are:
- Iron matters in menstrual phase due to blood loss. Iron-rich foods or supplementation if labs justify it.
- Magnesium may help with luteal-phase symptoms in some women.
- Calorie needs rise slightly in luteal phase due to higher basal metabolic rate.
- Caffeine sensitivity is often higher in late luteal.
- Hydration matters throughout, especially in luteal when body temperature is elevated.
Beyond these basics, the specific food prescriptions popularized by cycle syncing apps lack strong research backing. Eat well across the cycle.
Limitations of this chart
This chart represents the standard 28-day, ovulating, hormonally regular cycle. It does not apply directly to:
- Women on hormonal contraception (cycle is suppressed)
- Perimenopause (cycle becomes irregular)
- Polycystic ovary syndrome (anovulation common)
- Thyroid conditions (alters energy and metabolism)
- Pregnancy (different hormonal state)
- Breastfeeding (often anovulatory)
Individual variation is also large. Treat this chart as a starting hypothesis to test against your own pattern, not a prescription.
